How hiking calories are calculated

Hiking sits above walking in energy cost even before terrain and load are added, because the compendium's cross country hiking entry already assumes uneven ground and varied footing rather than a flat path or pavement. The calculator assigns a MET value, then converts it into calories using your weight and time.

The formula is calories burned equals MET times 3.5, times your weight in kilograms, divided by 200, times the number of minutes. Cross country hiking without a pack carries a MET of 6.0. Add a loaded daypack and the MET rises to 7.8, close to a third more.

Worked example

A 75 kg hiker on a cross country trail for 90 minutes burns 6.0 times 3.5 times 75, divided by 200, times 90, which comes to 709 kcal. Carry a loaded daypack for the same 90 minutes instead, MET 7.8, and the total rises to about 921 kcal.

Trekking poles

Trekking poles shift some load from the legs to the arms and shoulders and can improve balance on uneven or steep terrain, but the compendium does not publish a separate MET value for pole assisted hiking, so this calculator treats hiking with and without poles the same. Most research on pole use points to a modest increase in total energy cost rather than a decrease, since the arms are doing extra work rather than the legs doing less.

Why MET values, and how they compare to a fitness watch elevation estimate

Hiking MET values come from the same 2011 Compendium of Physical Activities used across this calculator, measured on the varied but not extreme terrain the entries describe.

GPS and elevation based watch estimates

Many modern fitness watches use GPS pace combined with barometric elevation data to estimate hiking calories, which can capture climbing effort that a single flat MET value misses entirely. This tends to make watch estimates more responsive to a genuinely hilly route, though the underlying formula is proprietary and rarely validated in public the way compendium MET values are.

Why the MET method still has a place

A MET based estimate is transparent and repeatable: the same hike at the same pace produces the same number every time, which makes it easier to compare hikes and track trends over a season. Its limit is that it does not automatically account for a steep climb the way a watch's elevation data can, which is why pack weight and terrain need to be judged separately, as covered below.

Why elevation estimates vary between watches

Barometric altimeters, the sensor most watches use to estimate elevation gain, can drift with changing weather pressure over a long hike, and GPS based elevation is often less precise than barometric readings, both of which mean two watches on the same hike can report meaningfully different elevation gain figures, and therefore different calorie estimates, even before accounting for how each brand's underlying formula weights elevation.

What actually changes the number: elevation, pack weight and terrain

The two MET values in this calculator are a starting point, not the full picture, because three variables outside the formula change hiking's true energy cost more than almost any other activity in this calculator.

Elevation gain

Climbing is the single biggest factor a flat ground MET value misses. A route with sustained steep climbing can cost meaningfully more than level cross country hiking at the same pace, since a large share of the extra energy goes into lifting body weight upward rather than moving it forward. This calculator does not have a separate published MET for climbing gradient, so treat a hilly route as costing more than the cross country figure shown.

Pack weight

The loaded option in this calculator matches the compendium's specific code for hiking or backpacking with a daypack, not a general or heavier multi day load. The compendium's separate general backpacking code is actually lower, at MET 7.0, so it is not a stand in for a heavier pack either; a genuinely heavy multi day pack likely costs more than either figure shows and does not have its own dedicated MET in the source this calculator uses. As a rough guide, energy cost tends to rise roughly in proportion to the fraction of body weight the pack adds.

Terrain underfoot

Loose scree, deep mud, sand or snow all raise the energy cost of covering the same distance compared with a firm, well maintained trail, in the same way soft terrain raises the cost of walking. Neither the cross country nor the daypack MET value in this calculator distinguishes between trail surfaces.

Altitude and thin air

Hiking at high altitude adds a cost beyond elevation gain alone: thinner air means each breath delivers less oxygen, so the body works harder at the same pace and gradient than it would at sea level, an effect that grows the higher you climb. This calculator, like the underlying compendium values, assumes a moderate altitude and does not add a separate high altitude adjustment or name a specific threshold, so treat a genuinely high altitude hike as costing more than the figures shown, on top of any adjustment already made for elevation gain.

Does footwear change the number

Heavier hiking boots add a small but real energy cost with every step, since lifting extra weight at the end of the leg repeatedly over a full hike adds up more than the same extra weight carried on the torso in a pack. Lighter trail running shoes or lightweight hikers reduce this cost somewhat, though they trade away some of the ankle support and sole protection that heavier boots provide on rough or loose terrain.

Gaiters, poles and other add ons

Smaller items like gaiters, a hydration pack or a single trekking pole add negligible extra energy cost on their own compared with the terrain and pack weight variables covered above; none of these have a separate MET adjustment in this calculator, and their combined effect is small enough to fold into the general uncertainty already built into the hiking MET values.

Water weight

Water is one of the heaviest single items in a day pack, at roughly 1 kilogram per litre, so carrying 3 litres for a hot or long day adds real weight on top of food and gear. Treat a heavily loaded water carry the same as any other pack weight when deciding between the cross country and loaded daypack options here.

Hiking in a group versus solo

Group hikes tend to settle at the pace of the slowest comfortable member, which can mean a fitter hiker in a group works at a noticeably lower effort than they would solo, while someone finding the pace challenging works harder than the group's average might suggest. Judge your own effort band by your personal breathing and exertion rather than assuming the whole group shares one intensity.

Heat, cold and weather on the trail

Hot conditions raise the cardiovascular cost of hiking at a given pace through the extra work of shedding heat, the same pattern covered on the running and walking pages in this calculator family, and many hikers naturally slow their pace to compensate rather than holding a fixed speed through the heat of the day. Carrying extra water for hot weather also adds pack weight on top of the heat effect itself, compounding the two factors together.

Cold weather and winter conditions

Cold weather adds a smaller direct metabolic cost to the hiking itself, but heavier cold weather clothing, boots and gear all add pack weight, and snow or ice underfoot raises the terrain related cost covered above. A winter day hike with full cold weather gear can end up closer to the loaded daypack MET value here than the cross country one, even without a dedicated overnight pack.

Treat the figures here as a reasonable estimate for a moderate day hike and adjust your expectations upward for anything steeper, heavier or rougher underfoot than that.

Judge by route difficulty, not just time

Two three hour hikes can differ hugely in true energy cost depending on climbing and terrain, so use the harder of the two options here, and lean towards the higher end of your honest estimate, for a route with significant elevation gain.

Fold it into a weekly or trip total

For a single long hike or a multi day trip, add the estimated total into your calorie target for that day directly rather than trying to fold an irregular event into a weekly activity level built around routine training.

Fuel multi day trips properly

A full day of hiking with a loaded pack, especially with real elevation gain, can burn well beyond what a normal daily calorie target assumes, so multi day backpacking trips generally need deliberately higher food intake, not just an adjusted deficit.

Fastpacking and thru-hiking

Multi day thru-hikers covering large daily distances with a loaded pack for consecutive days need to fuel closer to their true daily energy cost than a typical multi day trip calculation might suggest, since consecutive demanding days do not allow the same recovery buffer a single big hiking day followed by rest does. For a thru-hike or fastpacking trip lasting a week or more, treat the loaded daypack figures here as a daily minimum rather than an occasional peak, since a genuinely heavy multi day pack is not separately coded and likely costs more.

Common mistakes

Using the no pack figure for any loaded hike. Even a light daypack meaningfully raises the true cost above cross country hiking without one, and a heavier multi day pack likely costs more still, since the compendium does not code a higher MET for it separately.

Ignoring elevation gain on a hilly route. Both MET values here assume varied but not steep terrain; a route with sustained climbing costs more than either figure shows.
