What body recomposition actually is
Body recomposition means gaining muscle and losing fat over the same stretch of time, instead of the usual cycle of a dedicated bulk followed by a dedicated cut. The scale can barely move while your waist shrinks and your muscle grows, because one change is offsetting the other in weight, even as your body composition genuinely improves.
It is not a myth, but it is not free either. A 2020 review by Barakat and colleagues in Strength and Conditioning Journal found that simultaneous muscle gain and fat loss is real and well documented in trained individuals. In practice, though, the rate is slower than either a dedicated bulk or a dedicated cut on their own. Recomposition trades speed for not having to choose.
It works best under specific conditions: resistance training close to your limits, enough protein, and either newcomer status to training or a body fat level with room to give up without needing an aggressive deficit. Outside those conditions, a straightforward bulk or cut usually gets you to your goal faster.
How this calculator works
The calculator does three things: estimates your resting metabolism from your lean mass, scales it up for how much you train, then picks a calorie strategy and protein target based on your body fat and training experience.
Step 1: lean mass and resting metabolism
Lean mass is your weight minus your fat mass, calculated from the body fat percentage you enter. We use the Katch McArdle equation for resting metabolism, since it is built on lean mass rather than total weight: BMR equals 370 plus 21.6 times lean mass in kilograms. It reads more accurately than weight-only formulas for people who already know their body fat.
Step 2: maintenance calories
BMR is scaled up by a training-age activity factor: 1.45 for beginners, 1.55 for intermediates and 1.65 for advanced trainees, standing in for the fact that experienced lifters tend to train harder and more consistently. The result is your estimated maintenance calories, the number you would eat to hold your current weight steady.
Step 3: the calorie and protein target
From there the calculator branches. If your body fat is above a rough leanness threshold for your sex, it targets a small deficit, 5 to 10% below maintenance, since higher body fat means there is enough stored energy to draw on for both muscle repair and fat loss. If you are already lean and new to training, it targets a slight surplus on training days only, since beginners can build muscle fast enough to outpace a small calorie surplus. If you are lean but experienced, it holds at maintenance, the slowest and hardest version of recomposition, but the only realistic option once the newcomer effect has faded.
A worked example
Take an 80 kg intermediate man at 20% body fat, the default the calculator opens with. Lean mass is 80 times 0.8, which is 64 kg. BMR is 370 plus 21.6 times 64, which comes to 1,752 kcal. The intermediate activity factor is 1.55, so maintenance is 1,752 times 1.55, about 2,716 kcal. Twenty percent is above his 15% leanness threshold as a man, so the calculator picks a deficit rather than a surplus, and since he is below the 25% higher-body-fat cutoff, the deficit is the smaller 5%, not the larger 10%. Both training and rest days come out at 2,716 times 0.95, roughly 2,580 kcal a day. Protein stacks two adjustments on the 2.0 g/kg base: 0.2 g/kg because he is past beginner status, and another 0.2 g/kg because he is in a deficit, landing at the 2.4 g/kg ceiling, which is 192 g of protein a day at his weight.
Why this approach, and what the alternatives get wrong
Most online calculators treat recomposition as either a small universal deficit or a small universal surplus, applied the same way regardless of training history or starting body fat. Both miss half the picture.
Surplus-only approach
A permanent, even a small, surplus mostly makes sense for beginners. So-called newcomer gains, the fast initial rate of muscle growth in the first 6 to 12 months of serious training, let a beginner build muscle even while eating slightly above maintenance. An intermediate or advanced lifter in a surplus with no deficit mostly just gains fat, since their muscle-building capacity per week has slowed down.
Deficit-only approach
A universal deficit ignores that recomposition is genuinely easier at higher body fat. Someone above 25% body fat (men) or 32% (women) has ample stored energy, so a real deficit still leaves enough substrate for muscle repair. Applying the same deficit to someone already lean risks losing hard-earned muscle along with fat, since there is less of a buffer.
The training-age variable
Training age changes the ceiling on muscle growth more than almost anything else. This calculator uses it to size the activity factor and to decide whether a surplus is even worth trying, rather than treating a first-year lifter and a five-year lifter the same way.
Recomposition strategy at a glance
The table shows which strategy the calculator lands on for a given combination of leanness and training age, and roughly how fast to expect results. Leanness thresholds are approximate: under 15% body fat for men, under 25% for women, is treated as lean.

How much muscle you can realistically add
The single biggest driver of how fast recomposition shows up on the tape or in the mirror is training age, and the honest answer is that the rate is not constant. The research on training age and muscle response, including the Stokes and colleagues review already cited on this page, is consistent on the shape even where exact numbers vary between studies and individuals: growth is fastest in the first year of serious training, slows meaningfully by the second and third year, and slows further after that as the body gets closer to its natural ceiling.
That is why the table above treats a beginner and an advanced lifter so differently even at the same calorie and protein target. A first-year lifter genuinely can add a visible amount of muscle while eating at maintenance or a slight surplus, because so much of their potential growth is still untapped. A five-year lifter chasing the same visible change needs both a longer window and closer to perfect execution on training, sleep and protein, since there is far less newcomer advantage left to draw on.
None of this means recomposition stops working for experienced lifters, only that the expectations need to match training age. An advanced lifter who sticks with maintenance calories and a well structured programme for 9 to 12 months, as the timeline above lays out, is still making real progress even though the change is slower to see than it was in year one. Judging an advanced lifter against a beginner's timeline is the fastest way to conclude, wrongly, that recomposition has stopped working.
Why protein sits at 2.0 to 2.4 g/kg
Protein does more work in a recomposition than in a straightforward bulk or cut, since the body is trying to build tissue and burn fat at the same time. The 2020 Barakat review recommends 2.6 to 3.5 g per kg of fat free mass; this calculator sits at the lower, more practical end of that band, 2.0 to 2.4 g per kg of body weight, still meaningfully higher than the 1.6 g/kg that is usually enough to maximise muscle growth in a calorie surplus alone.
This calculator moves within that range rather than picking one fixed number: beginners eating close to maintenance or in a small surplus sit nearer 2.0 g/kg, while anyone running a calorie deficit, where protein has the added job of protecting existing muscle, sits nearer 2.4 g/kg.
Spread it across 3 to 4 meals a day rather than one large serving. Total daily protein matters more than exact timing, but even distribution makes it easier to actually hit the number.
Structuring the resistance training side
Calories and protein set the ceiling for recomposition, but training is what decides whether the body actually spends that effort building muscle. Progressive overload, doing a little more over time through more weight, more reps, or more sets at the same weight, is the mechanism that drives muscle growth. Without it, the extra protein this calculator targets just gets used for something else.
A resistance training programme that supports recomposition follows the general shape the American College of Sports Medicine lays out for building muscle: multiple sets rather than one, working in a rep range that lets you push close to fatigue on the last couple of reps of a set, and training each major muscle group two to three times a week rather than once. Squats, deadlifts, presses, rows and pull-ups, or close machine equivalents, should form the backbone, since compound lifts recruit the most muscle per set and give the clearest signal to adapt.
Recovery is part of the plan, not an afterthought
Recovery matters as much as the sets themselves in a recomposition, since the calorie budget is tighter than in a dedicated bulk. Sleep, protein spread across three to four meals a day and at least one rest day between hard sessions for the same muscle group all protect the muscle-building side of the equation when calories are not generous enough to cover sloppy recovery as well.
How to use the number
Treat the calorie target as a two-week test, not a fixed rule. Eat close to it, train with a proper resistance programme, and track both your weight and your waist or another circumference measurement every week.
What success looks like
The scale should move very little, up or down a kilogram over a month is normal noise. What should move is your waist measurement trending down, or your lifts trending up, ideally both. If neither is moving after 6 to 8 weeks, the calories are probably still set too high.
Recalculate as you change

When to switch strategies

Body fat error carries through to the target
Every number this calculator produces starts from the body fat percentage you enter, so an error there moves the whole result. Common mistakes
Expecting the scale to confirm progress. By design, weight barely moves during a good recomposition. Judging progress from the scale alone leads people to quit right when it is working.
Not training hard enough. Recomposition only happens alongside resistance training that pushes close to failure on compound lifts. Cardio and light training will not build the muscle side of the equation.
Chasing it for too long as a beginner. The newcomer surplus advantage fades after roughly 6 to 12 months. Riding it well past that point mostly adds fat, not muscle.
Undereating protein. Falling to a normal 1.2 to 1.6 g/kg intake removes the main lever that makes simultaneous gain and loss possible at all.
Switching strategy every few weeks. Body composition changes are slow to show. Give a target at least 6 to 8 weeks before deciding it is not working.
