How your water target is calculated

The calculator builds your daily fluid target in three layers: a baseline from body weight, an amount added for any exercise you do, and an amount added for hot or humid conditions. Each layer is added in millilitres, then the total is shown in litres or fluid ounces.

Step 1: baseline, 35 ml per kg

This calculator builds its baseline by scaling body weight at 35 ml per kg: a 70 kg person needs roughly 70 × 35 = 2,450 ml, or about 2.5 litres, before training or weather are considered. That figure is not a separate clinical citation of its own, it is this calculator's own weight scaled interpolation of the EFSA adequate intake figures below, 2.0 litres for a typical woman and 2.5 litres for a typical man, so someone heavier or lighter than those reference bodies gets a proportionate number instead of one flat figure for every adult.

Step 2: exercise add-on

Sweat rate varies a lot between people and conditions, so the calculator uses a range of about 500 to 1,000 ml per hour of exercise, depending on the sweat rate you select. Thirty minutes at a moderate rate of 750 ml an hour adds 375 ml to the baseline.

Step 3: climate add-on

Hot or humid conditions increase sweat losses even without exercise. The calculator adds a flat 500 ml on top for a hot or humid setting, which is a rough planning figure, not a precise measurement of your actual sweat loss.

Why 35 ml per kg, and how it compares to other numbers

There is no single correct daily water number, because fluid needs move with body size, activity, diet and climate. A few reference points exist, and they do not all agree, which is worth being upfront about.

EFSA adequate intake

The European Food Safety Authority sets an adequate intake of about 2.0 litres a day for women and 2.5 litres a day for men, covering total water from drinks and food, for a moderate climate and activity level. Roughly 20 percent of that typically comes from food, so the drinking water portion is somewhat lower than the total figure.

US Institute of Medicine

The equivalent US reference, from the National Academies, sets total water adequate intake higher, around 2.7 litres a day for women and 3.7 litres a day for men, again including water from food. The gap between the two bodies shows how much these numbers are population averages rather than fixed requirements.

Why this calculator uses body weight

A flat national average does not account for the difference between a 55 kg and a 100 kg adult. Scaling by weight, at roughly 35 ml per kg, tracks individual size more directly and lands close to both reference ranges for an average sized adult, while adjusting sensibly at the extremes.

Adding for exercise and heat

Sweat rate is highly individual. Two people doing the same session in the same room can lose very different amounts of fluid, so the exercise add-on in this calculator is a planning estimate, not a personal measurement.

Getting your own number

Weigh yourself, without clothes, right before and right after a training session, without drinking or going to the toilet in between. Each kilogram lost is roughly one litre of sweat. Do this for a couple of representative sessions and you will have a far more accurate exercise add-on than any general calculator can give you.

Heat and humidity

Humidity matters as much as temperature, because sweat only cools you down when it evaporates. A hot, humid day increases fluid loss more than a hot, dry one, even at the same air temperature, which is part of why this add-on is a flat estimate rather than a precise figure.

A worked example

Take a 70 kg runner training for 45 minutes in warm, humid conditions, sweating at a heavy rate of around 1,000 ml an hour. That works out to 750 ml lost to sweat, roughly three quarters of a large water bottle, on top of the 2,450 ml baseline. Weighing in at 69.25 kg after the session, without having drunk anything during it, would confirm a loss close to that estimate. Scaled up to a two hour session in the same conditions, the same heavy rate adds around 2 litres, close to the entire baseline again, which is why long, hot sessions need a plan for drinking during the session itself, not just a top up before and after.

Before, during and after a long session

For anything under about an hour, drinking your normal amount before the session and rehydrating afterwards is enough. Past that, spread intake through the session itself rather than loading up beforehand or catching up afterwards: roughly 150 to 250 ml every 15 to 20 minutes is a reasonable starting point for a heavy sweater in the heat, adjusted down for a light sweater or a cooler day. Drinking a large volume in the 30 minutes before starting mostly ends up as an early toilet stop rather than fluid available during the session, so a steady pattern through the effort beats a single pre-load.

Electrolytes and sodium replacement

Water alone does not replace everything lost in sweat. Sweat carries sodium along with it, and on long or hard sessions, replacing that sodium matters as much as replacing the fluid itself.

When it matters

Below about an hour, most people do not need to think about electrolytes at all; normal food and drink replaces what was lost without any extra planning. Past 60 to 90 minutes of hard sweating, especially in heat, sodium losses start to add up, and drinking plain water without replacing it can leave you feeling worse, not better, even though your fluid volume is technically topped up.

How much sodium

A typical sweat sodium concentration is roughly 500 to 1,000 mg per litre of sweat, though it varies a lot between individuals; some people are noticeably heavier salt losers, visible as white residue on dark clothing after a session. Sports drinks and electrolyte tablets are formulated in that range for a reason: they aim to replace what a litre of sweat took out, not to add sodium on top of a normal diet.

Practical signs

Cramping late in a long session, feeling nauseous despite drinking enough, or craving salty food afterwards are all common signs the gap was sodium, not just fluid. Adding a pinch of salt to a bottle, or using a proper electrolyte product, is a simple fix for anyone training hard for more than about 90 minutes at a time.

Alcohol, illness and altitude

Several everyday situations shift fluid needs away from this calculator's baseline, and it is worth knowing which direction each one pushes.

Alcohol

Alcohol suppresses the hormone that lets your kidneys conserve water, so it increases urine output beyond what you actually drank. A night of drinking can leave you noticeably dehydrated by morning, on top of whatever else contributes to a hangover. Matching each alcoholic drink with a glass of water does not fully offset this, but it narrows the gap.

Illness

Fever, vomiting and diarrhoea all increase fluid loss well beyond the baseline this calculator assumes, sometimes rapidly. A high fever raises losses through faster sweating and breathing on its own, and vomiting or diarrhoea can lose fluid quickly enough that oral rehydration solutions, not plain water, are the right tool in more severe cases. Treat this calculator's number as a floor, not a target, when unwell.

Altitude

At higher altitude, breathing rate increases and the air is typically drier, both of which raise fluid loss through breathing alone, on top of anything lost to exercise. Mountaineers and trekkers commonly need meaningfully more than a sea level target for the same activity level, which is part of why altitude sickness guidance usually includes a hydration reminder alongside advice on acclimatising slowly.

How to use your target

Spread the total across the day rather than drinking it in one or two sittings. The body can only absorb so much fluid per hour, so a large volume drunk quickly mostly ends up passed straight through rather than absorbed.

A simple pattern

A glass with each meal, a bottle kept within reach through the day, and a bit more before, during and after exercise covers most of the target without any tracking. If you use an app to log intake, treat the number here as the daily goal to hit, not a minimum per hour.

Do not overcorrect on hot days

Add the extra amount for heat or exercise, but do not multiply the whole target because it is warm outside. Overdrinking is a real, if less common, risk, covered below.

The real check: urine colour

No formula, including this one, accounts for how much water is already in your food, how much you sweated on a given day, or how your kidneys are handling it. Urine colour is the practical, individual check that catches what the formula cannot.

Pale straw or light yellow generally means you are adequately hydrated. Dark yellow or amber is a sign to drink more. Nearly clear, especially first thing in the morning, can be a sign of drinking more than needed rather than a sign to celebrate. Some vitamins and medications change urine colour regardless of hydration, so use it as a general guide, not an exact reading.

How to check it properly

Compare a midstream sample against a hydration colour chart in daylight or under a normal indoor light, not a bathroom light with a strong tint. The first check of the day is usually the darkest of the day regardless of how hydrated you are, since urine concentrates overnight while you are not drinking, so judge your trend across the day rather than reading too much into that first result alone. A single light or dark reading matters less than a colour that stays consistently in one band across several checks (Armstrong, 2007).

What throws the reading off

B vitamins, some supplements and a few medications turn urine bright yellow or another colour regardless of hydration status, which is harmless but makes the chart useless while you are taking them. Beetroot and some food dyes can tint urine pink or red. Anything genuinely red, brown, or cloudy that is not explained by food or a supplement is a reason to see a doctor, not a hydration calculator.

Common mistakes

Treating the number as exact. It is a reasonable estimate built from population averages. Your real need moves with the weather, your diet and the day's training, so use urine colour to fine tune it.

Forgetting food. A diet high in fruit, vegetables and soup contributes meaningfully to hydration. Someone eating that way genuinely needs less from drinks than someone eating mostly dry, processed food.

Chugging large volumes at once. Drinking a litre in five minutes does not hydrate you better than the same litre spread over an hour, and can cause discomfort or, in extreme repeated cases, dangerously dilute blood sodium.

Ignoring electrolytes on long, hot sessions. Past about 60 to 90 minutes of hard sweating, replacing sodium alongside fluid matters. Plain water alone is not always the full answer for endurance sessions.

Using the same target all year. A summer target and a winter target for the same person are not the same number. Recalculate when the season or your training load changes meaningfully.

Where this estimate breaks down

This calculator is a starting point for a generally healthy adult, not a medical tool. Fluid needs are affected by pregnancy, breastfeeding, fever, vomiting, diarrhoea and a range of medical conditions and medications, none of which the formula can see.

It is also possible to drink too much. Overhydration can dilute blood sodium to dangerous levels, a condition called hyponatraemia, and it has occurred in endurance athletes who drank far beyond what their sweat losses justified during long events. If you have a kidney, heart or liver condition, or are on medication that affects fluid balance, follow your clinician's guidance over this or any general calculator.

For a coach, a hydration target is a small, easy habit to set and a hard one to enforce from a distance. The number here gives a client something concrete to aim for; the value is in checking whether it is actually happening.

A simple approach: set the baseline target at onboarding, ask about it in check-ins rather than assuming it is fine, and adjust for the season or a change in training volume rather than leaving it static all year.

Frequently asked questions

How much water should I drink a day?
A common starting point is about 35 ml per kilogram of body weight, which works out to roughly 2.5 litres for a 70 kg person before exercise or heat are added. Add roughly 500 to 1,000 ml per hour of exercise and about 500 ml more on hot or humid days.
Is 8 glasses of water a day accurate?
It is a rough, memorable rule rather than a measured requirement. Eight 250 ml glasses is about 2 litres, which lands close to the low end of most reference ranges for a lighter, less active adult, but it does not scale with body size, exercise or climate the way a weight based target does.
Does coffee and tea count toward water intake?
Yes. Caffeinated drinks do have a mild, short term diuretic effect at high doses, but for typical daily amounts they still contribute net positive fluid and count toward your total. There is no need to add extra water to offset a normal amount of coffee or tea.
How much more water do I need when exercising?
A reasonable planning range is 500 to 1,000 ml per hour of exercise, depending on how much you sweat and the conditions. Weighing yourself before and after a session, without eating or drinking in between, gives a far more personal number: each kilogram lost is roughly one litre of sweat.
What colour should my urine be if I am hydrated?

Can I drink too much water?

Yes, and it is a meaningful share. Fruit, vegetables and soups can be more than 90 percent water by weight, and typical diets get roughly 20 percent of total water intake from food. A diet heavy in fresh produce reduces how much you need from drinks.
How much water do I need in hot weather?
This calculator adds a flat 500 ml for hot or humid conditions as a planning estimate. Actual needs vary with humidity, how acclimatised you are to the heat, and how much you are moving, so treat the add-on as a starting point and adjust based on urine colour and how you feel.
Should athletes drink more water than the general guidelines?
Generally yes, to cover sweat losses from training, but the extra should track actual sweat rate rather than a flat multiplier. Position statements from sports medicine bodies recommend replacing fluid based on measured sweat loss where possible, alongside electrolytes for sessions longer than about an hour.
Is thirst a reliable way to know when to drink?
For most everyday situations, yes, thirst is a reasonably good guide for a healthy adult with normal access to fluids. It becomes less reliable during intense exercise or in older adults, whose thirst response can lag behind actual fluid loss, which is where a planned target is more useful.
