How weight lifting calories are calculated

Weight lifting burns less per minute than most cardio, largely because a typical session includes rest between sets, and the compendium MET values are an average across a whole workout, not just the seconds spent moving weight. The calculator assigns each effort level a MET value, then converts it into calories using your weight and time.

The formula is calories burned equals MET times 3.5, times your weight in kilograms, divided by 200, times the number of minutes. Light or moderate effort lifting, the pace of a typical straight sets workout with normal rest, carries a MET of 3.5. Vigorous effort, with short rest and continuous movement, carries a MET of 6.0, close to double.

Worked example

A 75 kg lifter training at light to moderate effort, MET 3.5, for 60 minutes burns 3.5 times 3.5 times 75, divided by 200, times 60, which comes to 276 kcal. The same 60 minutes at vigorous effort instead, MET 6.0, rises to about 473 kcal.

Free weights, machines and bodyweight training

This calculator uses the compendium's resistance training codes: light or moderate effort at 3.5, vigorous effort at 6.0. Those codes describe free weight and machine training. The compendium codes calisthenics, push ups, sit ups, pull ups and jumping jacks, separately and higher, at 8.0 for vigorous effort, close to a third above the vigorous resistance training figure used here. A bodyweight circuit logged at the vigorous option in this calculator is a floor, not a precise match for a genuinely continuous calisthenics session.

Why MET values, and how they compare to a heart rate based estimate

Weight lifting MET values come from the same 2011 Compendium of Physical Activities used across this calculator, measured as an average over a typical session that includes rest between sets.

Heart rate is a poor fit for lifting

Heart rate based calorie formulas, including the Keytel equations used in the companion heart rate calculator, were built and validated on steady state aerobic exercise, where heart rate and oxygen consumption track closely together. Resistance training is intermittent and often anaerobic in short bursts, so heart rate frequently stays elevated between sets without oxygen consumption, and therefore calorie burn, rising by the same amount. This is a well documented reason fitness watches tend to overestimate calories burned during a weights session.

Why an effort band works better here

Because a MET value for lifting already bakes in a typical rest to work ratio, it avoids the overestimation problem that a heart rate formula built for continuous cardio runs into. The trade off is that it assumes a fairly standard rest pattern; a session with unusually long rest between heavy sets will run lower than the calculator shows, and a fast paced circuit will run higher.

Strain and recovery scores are a different metric

Some wearables now report a separate strain or training load score for lifting sessions, distinct from their calorie estimate, often built from a mix of heart rate variability and accumulated heart rate time rather than oxygen consumption. These scores can be a reasonable relative measure of a session's toll from one day to the next, but they answer a different question than a calorie estimate and should not be read as a more accurate calorie figure.

Does exercise selection change the number

Compound lifts, squats, deadlifts, presses and rows that move multiple joints and larger muscle groups at once, generally cost more energy per rep than isolation exercises like a bicep curl or leg extension, even at a similar perceived effort, simply because more total muscle mass is doing work. A session built mostly around compound lifts will tend to sit towards the higher end of whichever effort band you select.

Machines versus free weights

Machines that guide the movement path reduce the stabilising work smaller supporting muscles do compared with an equivalent free weight exercise, which can make a machine based session feel easier at a matched working weight, though the compendium does not separately distinguish machine from free weight training in its MET values. A session built mostly around machines, moving efficiently from one station to the next with little idle time, can still land in the vigorous band purely from a short rest pattern, regardless of how light any individual machine felt.

Bodyweight and calisthenics

Bodyweight strength training, push ups, pull ups, dips and similar movements, has its own compendium code separate from the resistance training values this calculator uses, and it sits higher: 8.0 at vigorous effort against 6.0 for vigorous weight lifting. Logging a continuous, short rest bodyweight circuit at the vigorous option here is a reasonable floor, not the true figure, since the compendium's own calisthenics code runs meaningfully above it.

Does getting stronger change the calorie burn

Getting stronger does not raise the calorie cost of a lifting session on its own, since the MET value reflects pace and rest pattern rather than the absolute weight on the bar. A lifter moving twice the weight they could a year ago, at the same rep speed and rest length, burns roughly the same calories per session now as then, even though the training stimulus for strength and muscle has clearly progressed.

Where extra load does matter

Heavier loads do tend to demand slightly longer rest to recover between sets at a given relative intensity, which can lower the average MET over a full session if total working time stays the same, another reason two sessions with the same exercises can land in different effort bands depending on how the lifter structures the workout. This is one more reason to judge effort from rest length and continuity rather than from how much weight is loaded on the bar.

Why the number understates what a hard session actually costs

The calorie total this calculator returns covers only the session itself. A demanding resistance workout, particularly one involving heavy compound lifts, triggers excess post exercise oxygen consumption, sometimes called EPOC or the afterburn effect: your metabolism stays elevated above baseline for a period after you finish training while the body repairs muscle tissue and restores energy stores.

How big is the afterburn, honestly

Estimates vary widely by study and by how hard the session was, but a demanding lifting workout tends to produce a larger relative afterburn than an equally long session of steady state cardio, even though the in session MET value is lower. This calculator, in line with the compendium it is built on, does not add an afterburn estimate to the total, since the effect is too variable across individuals and session types to assign a reliable number.

Supersets and short rest raise the average MET

Structuring a session with supersets, circuits or deliberately short rest periods pushes the true average effort towards the vigorous band, since less of the session is spent recovering between sets. If your training style is closer to a metabolic conditioning circuit than traditional straight sets, use the vigorous option even if individual lifts are not maximal effort, and even then treat the result as a floor. In the compendium's own coding, circuit training with minimal rest is a separate entry at MET 8.0, meaningfully above the vigorous option here, so a true circuit session with continuous movement between stations will burn more than this calculator shows.

How to use the number

Weight lifting is rarely the main driver of weekly calorie burn, so treat this number as one input alongside cardio and everyday movement rather than the centrepiece of a calorie target.

Rest periods matter more than the movements

Two sessions with identical exercises can burn very different totals depending on rest length. If you consistently rest 90 seconds or less between sets, your true effort sits closer to the vigorous band than the light or moderate one.

Fold it into a weekly total, once

Add your typical weekly lifting time into the activity level used by the calorie deficit calculator rather than adjusting food intake after every session based on this calculator alone.

Protein still matters more than the calorie burn

For anyone lifting to build or preserve muscle, hitting a protein target consistently does more for body composition outcomes than the exact calorie count of any single session. The protein calculator sets that number directly.

Log by clock time, not by working sets

Because this calculator estimates from total session time rather than sets and reps, logging your lifting sessions by clock time, including changeover and rest, gives a more accurate weekly total than trying to add up only the seconds spent moving a barbell. Round to the nearest 5 minutes for a session and treat that as the duration entered here.

Common mistakes

Selecting vigorous for a session with long rests. Traditional straight sets with 2 to 3 minutes rest belong in the light or moderate band, not vigorous.

Trusting a gym machine or watch calorie estimate during lifting. These are frequently built on heart rate formulas poorly suited to intermittent, anaerobic effort and tend to run high.

Counting warm up sets and changeover time as full effort. Loading plates, adjusting a bench and warming up all lower the true average MET below a session spent purely on working sets.

Expecting lifting to match cardio for calorie burn. Even a hard weights session burns less per minute than moderate cardio; its value lies mainly in muscle and strength outcomes, not calorie burn alone.

Ignoring the afterburn when comparing to cardio. A demanding lifting session can cost more in the hours afterward than the session total alone suggests, even though this calculator does not quantify that separately.

Logging only working set time. The MET value already assumes a typical rest pattern, so subtracting rest before entering duration here double counts the adjustment and understates the true total.

Assuming every strength session looks the same. A powerlifting style session built around long rest between maximal attempts has a lower true average effort than its individual lifts suggest, since working time is a small fraction of the session; do not assume the vigorous option applies just because the lifts themselves are maximal effort.

How coaches use a weight lifting calories calculator

For a strength focused client, this number is a minor input to weekly energy balance, not the reason they train, so it works best used sparingly rather than tracked session by session.

A workable approach: estimate typical weekly lifting time and rest style once when setting a client's activity level, then leave calorie tracking to cardio and daily movement, where the numbers move more and matter more for the deficit or surplus you are managing. Session structure matters more than exercise list here, so ask about typical rest length and pace before defaulting to the light or moderate band for every strength focused client, since two clients doing the same programme with different rest habits can land in different bands entirely.
