What the warm-up set calculator does

You enter the weight you plan to work with today, the bar you are using and the reps you plan to do at that working weight. The calculator builds a ramp of five sets that takes you from an empty bar to a set just under your working weight, then shows the work set itself, with the rep count you entered, as the final line, so the whole session from the first rep to the top set is one list rather than something you calculate on the fly between sets.

Why a ramp instead of jumping straight to your working weight

Jumping straight to a heavy weight with cold muscles and joints is how technique breaks down early in a session and how strains happen. A ramp raises core temperature, grooves the movement pattern at light loads and lets the nervous system rehearse producing near-maximal force before it actually has to, all without spending real fatigue on sets that do not count towards the session.

There is also a mental side to it. Working up through a familiar ramp gives you several chances to check your setup, your bracing and your bar path at loads where a mistake costs nothing, so by the time the work set arrives the only thing left to think about is the lift itself.

A deload week uses the same idea in miniature. Lighter working weights naturally compress the ramp, so on a deload you might drop from the empty bar straight into one or two sets before the work set, rather than the full five, since there is less distance to cover and the whole point of the week is to arrive at the work set with less accumulated fatigue, not more.

How the ramp is calculated

The ramp is five fixed percentages of your working weight, each with a rep target that drops as the load climbs: the empty bar for 10 reps, 50 percent for 5 reps, 70 percent for 3 reps, 85 percent for 1 rep and 93 percent for 1 rep, then your working weight itself.

For a 100 kg working weight on a 20 kg bar, that is 20 kg for 10, 50 kg for 5, 70 kg for 3, 85 kg for 1 and 93 percent, which rounds to 92.5 kg, for 1, before the 100 kg work set. Each percentage is rounded to the nearest plate you can actually load, never below your bar weight.

Rounding to the plates you actually have

Percentages rarely land on a loadable number, 93 percent of 100 kg is 93 kg, but 93 percent of 137.5 kg is 127.9 kg, which nobody can put on a bar. The calculator rounds each ramp set to the nearest 2.5 kg or 5 lb so every line is a weight you can actually load.

Why the reps get shorter as the weight climbs

Ten reps with the empty bar costs almost nothing and gives the muscle and connective tissue time to warm through. By 85 and 93 percent, a single rep is enough to confirm the weight feels right, doing more would just spend fatigue the work set needs, without adding anything the earlier sets have not already told you.

Why this ramp, and how it compares to other methods

This is a common percentage-based ramp used across powerlifting and general strength coaching: bigger jumps early, when the weight is easy and technique risk is low, and smaller jumps as the load approaches your work set, when precision and readiness matter more. The exact percentages are a coaching convention refined through practice, not a single research finding, so treat them as a sensible default rather than a rule with no room to adjust.

It is worth separating this from Prilepin's chart, which prescribes total training volume for a given intensity zone across a whole session or week, not the order of a single day's warm-up. And it is worth separating it from a plain linear ramp, adding the same fixed jump every set, which either drags out into too many sets at the light end or leaves too big a gap right before the top set.

Coaching systems built around ramping to a daily top set, the kind used widely in powerlifting autoregulation, follow this same shape: fewer, bigger jumps early, then smaller, more deliberate steps as the weight approaches what the day's effort will actually be. The five-set version here is a simplified, general-purpose form of that same principle.

The ramp at a glance

Each set has a job. The early sets are about movement and blood flow, the middle sets bridge the gap, and the last two sets are a final check that the weight, the setup and your readiness all line up before the work set counts. Read down the table in order and you are reading the session itself, not just a set of numbers.

How to use the ramp

Rest 60 to 90 seconds between the first two or three sets, you are not fatigued yet and the goal is to keep moving. Extend to 2 to 3 minutes before the 85 and 93 percent sets, these are close enough to your work set that you want to be genuinely recovered before each one.

More advanced lifters with a higher work set often add one extra set between 85 and 93 percent, since the absolute jump in kilograms gets larger as the working weight increases. Beginners can often skip straight from 70 to the work set once the pattern feels automatic.

Use the same bar for the whole ramp as you plan to use for the work set. Switching from a straight bar to a specialty bar partway through, or vice versa, resets the technical rehearsal the ramp is meant to build.

Warming up when a session is short on time

The full five-set ramp, with the rest periods recommended above, adds up: three light sets at 60 to 90 seconds of rest and two heavier sets at 2 to 3 minutes comes to roughly 7 to 10 minutes before the work set even starts. On a packed training day that is a real cost, and it is worth knowing which part of the ramp to trim first if the clock is against you.

Cut from the bottom up, not the top down. The empty bar set and the 50 percent set matter least for readiness on a day you are already warm, from a previous lift, a commute by bike, or a general warm-up already done, so they are the first to shorten or skip. The 85 and 93 percent sets matter most, since they are the closest rehearsal to the actual work set, and skipping those is what actually raises risk on a heavy day.

A compressed three-set version, the bar for a handful of reps, 70 percent for a couple of reps, then straight to the work set, is a reasonable trade-off for a genuinely tight session or a lighter training day. Reserve the full five sets for the heaviest lift of the week, a true top single or a low-rep personal record attempt, where the extra few minutes buys real insurance against a missed lift.

Adjusting the ramp for the exercise

Big compound lifts, squat, bench press and deadlift, benefit from the full five-set ramp because the technical demand and the joint loading both scale sharply with weight.

Isolation and machine work generally need only one or two light sets, since the movement is simpler, the joint positions are more controlled, and there is less to rehearse before the working sets. Save the full ramp for the lift that actually carries the heaviest relative load in your session.

Order matters too. Run the full ramp for the first heavy compound lift of the day, then rely on the general warmth and blood flow already built up to shorten the ramp for everything that follows, rather than repeating five sets for every exercise on the programme.

Bodyweight and low-load exercises, pull-ups, push-ups, light dumbbell work, usually need no dedicated ramp at all once the main lift is done. A couple of easy reps to confirm range of motion is normally enough.

Ramping the deadlift differently from the squat and bench

The deadlift starts each rep from a dead stop on the floor, so there is no descent to rehearse the way there is on a squat or a bench press, and no sustained time under a heavy bar between reps either. Many lifters find they can get away with a slightly shorter ramp on deadlift day, since the technical demand of the pull itself is lower per rep than controlling a heavy bar down to depth or down to the chest and back up.

Squat and bench, by contrast, load the joints through a full range under control on every single rep, including the warm-up sets, which is exactly why the full five-set ramp earns its place there. A missed groove on a squat descent or a bench path that drifts off line compounds with every rep at the work set, so the ramp exists to catch that drift while the cost of a mistake is still low.

In a session that runs all three lifts, the practical answer is to front-load the full ramp on whichever lift comes first, typically the squat, then shorten the ramp for bench and deadlift since general warmth from the first lift carries over. Two or three sets, skipping straight from the bar to 70 percent and then to the work set, is usually enough for the second and third lift of the day.

The order you train the three lifts in changes how much this matters. A session that opens with deadlift, then moves to squat and bench, gets less benefit from carried-over warmth, since the joints and movement pattern for a squat or a bench press are different enough from a deadlift that the second lift still needs most of its own ramp. Programmes that group squat and bench together, or that always open with the most technically demanding lift, get more out of shortening later ramps than one that alternates lift types across the week.

Common warm-up mistakes

Too many warm-up sets. Adding extra sets beyond this ramp burns fatigue you needed for the work set itself, especially on a day already close to a personal best.

Jumps that are too big. Skipping straight from 70 percent to your work set removes the bridge sets that let your nervous system and your setup catch up to the load.

Skipping warm-up on a heavy day. The heavier the work set, the more a cold ramp costs you, not less. Do not treat warm-up as optional the closer you get to a max.

Resting too little before the top sets. Rushing the 85 and 93 percent sets defeats their purpose, they exist to confirm you are ready, not just to log more reps.

Forgetting to change the bar weight. A ramp built around a 20 kg bar needs recalculating if today's bar, rack or gym is different.

Running the same ramp every session regardless of how you feel. The percentages are a starting point, not a rule. A rough night's sleep or a heavy session the day before is a reason to add a set or slow the ramp down, not a reason to force through it unchanged.

How coaches use a warm-up set calculator

A written ramp removes one more decision a client has to make alone before the set that actually matters, especially for someone training without a coach in the room.

It also gives a coach a consistent structure to review. If a client's top set is missed or feels off, the ramp is the first place to look, whether the jumps were too big, the rests too short, or the working weight itself was set too high for the day. Logging the ramp alongside the work set over several weeks also makes it obvious when a client has quietly started skipping sets, long before it shows up as a missed lift.

How many warm-up sets should I do before a heavy lift?
Five is standard for a big compound lift: the empty bar, then roughly 50, 70, 85 and 93 percent of your working weight, before the work set itself. Isolation exercises usually need only one or two, and very light working weights can often skip straight from the bar to the work set.
What percentage should my first warm-up set be?
Start with the empty bar for around 10 reps. It costs almost nothing in fatigue and gives you a full set to check technique and get blood into the working muscles before any real load goes on.
Do I need to warm up for every exercise?

Run the calculator separately for each lift in your session, and remember that the second and third lifts of the day usually need a shorter ramp since your body is already warm.
What if my working weight is close to the empty bar?
Skip the ramp, or shorten it to one or two sets. The ramp exists to bridge a large gap between the bar and your work set, and there is little to bridge when your working weight is only slightly above bar weight.
Is Prilepin's chart the same as a warm-up ramp?
No. Prilepin's chart prescribes how much total volume to do at a given intensity across a training session or week. A warm-up ramp is about the order and load of the sets leading into a single work set on a single day.
How do I warm up if I don't know my working weight yet?
Use your best estimate, your last session's top set, or an estimated 1RM from the one-rep-max calculator, and adjust the plan on the fly based on how the 70 and 85 percent sets feel.
Should beginners use the same ramp as advanced lifters?
Beginners can usually shorten it, since their working weights are lighter and the jumps between percentages are smaller in absolute kilograms. Advanced lifters closer to a true max often add an extra bridge set near the top.
Can too many warm-up sets hurt my top set?
Yes. Warm-up sets cost real fatigue even at submaximal loads, and stacking on extra sets beyond the standard ramp can leave less in the tank for the work set that actually counts.
How does this differ from a general dynamic warm-up?
A dynamic warm-up, mobility drills and light cardio, raises general body temperature and prepares joints before you touch a bar. This ramp is specific to the lift itself, rehearsing the exact movement at increasing loads once your general warm-up is done, so most sessions use both, a short general warm-up first and then this ramp for the specific lift.
Can I use this ramp for a machine or cable exercise?
It works less well there, since most machines cannot be set to zero the way an empty bar can. A simpler two or three set ramp at roughly 50 and 75 percent of the working load covers most machine and cable exercises without needing the full five-set version, and the joints involved usually need less rehearsal anyway.
